    In Andy Newell’s video update from the USST Bend camp, there was one thing stuck out as he recapped everything that they had been doing. The one thing that was more prevalent than anything else in the video was technique. In every clip a skier was doing a different work out, but Andy always mentioned their technique and what they were working on whether it was weight transfer, leg drive or any of the million other technical critiques that every skier deals with in order to become a better skier.

    Even though the USST was on snow for these workouts, it is just as important for all skiers to work on technique while their roller skiing as well since, “rollerskiing is the only other option”, said University of Utah head coach Eli Brown.

    Technique is something that should be worked on as often as possible according to Brown.

    It’s very crucial that technique be worked on, as everyone knows that an efficient skier always makes a fasterskier.

    Each skier tends to have their own style or brand of technique that is unique to them. This makes it hard to pin down what is the perfect technique, as different skiers seem to make different things work for their own performance.

    “If you look at the World Cup skiers a lot of them don’t have the best technique” said USST coach Justin Wadsworth. “But, they all are doing the basic fundamentals of good technique very well.”

    These basic functions of technique are key to a skier’s fluidity and efficiency while skiing. Two of the more important basic functions that Wadsworth mentioned are the ability to ride a flat ski and having the correct arm angles. The angles of the arms should be between 60 and 90 degrees at the elbows to transmit the most efficient amount of power onto your poles, according to Wadsworth.

    These basic functions are even more important for younger skiers to work on so that their muscles can adapt so the movements become second nature which will help later on in their ski careers so they can focus on other aspects of skiing to become faster.

    “We have developmental sensitivity windows that allow us to accelerate this learning curve of such fundamental skills during our growing years,” said CXC coach Bryan Fish. “Sometimes we need to take calculated risks to teach kids to jump, play, on skis to get agile and comfortable and develop dynamic balance and relaxation at speed.”

    Not only are the basic functions of technique crucial to being a fast smooth skier, but knowing how to use these functions while utilizing the right muscle groups is just as crucial. One of the most critical areas that a skier should focus on getting power from is their upper body.

    According to Wadsworth, almost 70% of the power that goes into skiing is generated from the upper body. This means that the majority of the power being transmitted into your poles should be coming from your core muscles, not just your arms. The reason this is important, is that your core muscles are designed to be activated over and over again without fatiguing very easily, while your arm muscles are not. This goes back to the article on distance and how it’s important to train the muscles that you will be using during competition.

    One specific workout that Wadsworth does with his athletes to make sure they are using the correct amount of upper body while skiing is to have them start out with five to ten double poles and then switch to V2 for five to ten strides and then back into double pole again. According to Wadsworth this helps to get his athletes used to applying the same amount of force onto their poles during V2 as they do when they are just straight up double poling.

    As for the lower body and other training exercises to help improve technique on rollerskis, there is “no pole skiing [which] helps define good leg movement, good body position, and specific strength,” said Brown. There is also “forced technique meaning using one technique, i.e. double pole only, or kick double pole only, in varied terrain. This is a tool for carrying speed through transitions, building specific strength, and finding good body position and effective movements.” 


    To add to the list of technique drills, there is also simple double pole contact drills or initiations that allow the skier to work on the amount of power being put into the poles right as the poles touch the ground.  This is by applying power right as the poles hit the ground and letting off right after that initial power has been transfered instead of following through with the entire double pole motion.

    A good way to evaluate technique during and after roller ski session’s, is through direct feedback and video. Direct feedback can be seen being used in some of the USST photo updates, where an athlete is roller skiing with a coach next to them on a bike or in a car reminding them of their technique and things that they should be focusing on. Video is also helpful in the sense that a skier can go back after a workout and look at their technique on their own or with a coach to evaluate how they are skiing and what they still need to work on. Both of these methods are very useful in their own individual way, but can be even more powerful when the two methods are put together.

    As usual there are always a few skiers that deviate far from the traditional mold of smooth flowing technique and get by solely on having a great engine.

    This is very unfortunate as most of these skiers would become even fasterskiers if they were to focus more on their technique in order become more efficient. This is so important for every skier, as USST member Liz Stephen puts it, “fitness and natural ability alone will only get you to a certain level.”

    Building a Foundation for Sprint Success

    Junior coaches may shy away from sprint and speed training for fear of pigeonholing their skiers or limiting their aerobic development. But many of the country’s top sprint coaches and athletes say that these kinds of training can be useful for budding distance skiers as well.

    In an interview with FasterSkier, U.S. Ski Team Sprint Coach Chris Grover outlined three areas where juniors or young skiers could benefit from sprint-style training without detracting from their potential to be successful distance racers: strength, speed, and sprint-specific interval training.

    “Every good distance skier you develop has an incredible aerobic engine, but also has to have an anaerobic engine as well,” Grover said. “You have to train a little bit of their weaknesses.”

    FasterSkier spoke with Grover, 2009 World Championships sprint silver medalist Kikkan Randall, and Erik Flora, Alaska Pacific University program director, about the specific methods that coaches can use to develop their athletes’ sprinting skills before they reach the point where they can specialize in one discipline.

    Three types of training can help to better prepare younger skiers and juniors with sprinting potential without detracting from distance training.
    Strength training for sprinting should incorporate explosive movements, with high loads, a low number of repetitions, and lots of recovery. These workouts will help prepare skiers for the explosive movements demanded by sprint racing.
    Speed training consists of multiple short, maximal efforts of ten seconds or less, generally on skis or rollerskis. Speed training helps to improve coordination and economy.
    Sprint-specific interval training consists of intervals between 30 seconds and three minutes. These kinds of intervals provide neuromuscular benefits, and can help skiers learn to move at a faster pace and cope with lactic acid buildup, all without incurring the same physiological cost as conventional intervals.

    Early Ages

    Before young athletes seriously dedicate themselves to skiing—from about seven to 11 or 12 years old—Grover said that there are already ways to begin to develop the coordination and balance required for sprinting.

    “If you look at someone like Kikkan or [Andy] Newell, at that critical age, they were doing a wide variety of activities beyond the scope of traditional endurance athletics—they’re rollerblading, swimming, alpine skiing,” he said. “All of these are activities that challenge their proprioception [awareness of body movement position].”

    It’s important for athletes to improve their proprioception early on, Grover continued, because elite cross country skiing demands such a high level of body control and precision in order to master its two techniques.

    Speed training—short speed bursts of less than ten seconds, in different activites—can also begin to be incorporated at this age.

    Strength, Speed, and Sprint-Specific Intervals

    Once athletes get more serious about skiing, but before they’ve chosen a discipline, coaches can still begin to incorporate some sprint-specific training into a strength routine.

    According to Grover, rather than relying exclusively on a circuit-based, general strength model, skiers should also be doing some maximal strength work in the weight room.

    “Explosive general strength training, with high loads, low reps, and lots of recovery is one place where more sprint-style general strength training would apply to distance skiers as well,” he said.

    For sprinters, Grover continued, the U.S. Ski Team ensures that the gains they make in the gym will transfer onto snow by making the exercises very specific—weighted dips, for example, or heavy double-pole pull downs on a weight stack.

    Randall said that when she’s in the weight room, she’s still thinking about racing.

    “When I’m sprinting, I like to be really explosive,” she said. “So when I’m in the weight room and doing a half squat, I’m trying to think of being really explosive, psychologically carrying the sprinting across some of the training that way.”

    Speed training is another way to begin incorporating sprint-specific exercises into a workout. Grover said that while some coaches use the terms speed training and sprint training interchangeably, speed training actually refers only to maximal efforts of ten seconds or less.

    Proper speed training, he said, should be periodized through the training year, focusing on technique or maximal efforts. These exercises are critical for budding distance skiers in addition to sprinters, Grover said, because many distance skiers are constrained by a “neuromuscular limitation—they can’t ski at a certain rate of speed because they’re extremely uncomfortable skiing at that speed.”

    Like in the weight room, Randall does her speed training with her mind on sprint racing.

    “Doing short speed work, even in distance sessions, I like to train as if I’m preparing for a sprint race,” she said. In her speed workouts, she said she’ll practice coming around corners, or even do sprint starts against others on her team.

    Finally, sprint-specific interval training can also help younger athletes become more comfortable skiing at a high pace. This type of training usually consists of intervals between 30 seconds and three minutes in length—much shorter than typical intensity work for distance skiers.

    These types of intervals can help athletes get used to working with lactic acid in their system, and they also have a different physiological cost. Even though they might be moving in and out of threshold, Grover said, skiers will still be logging time at threshold during sprint-specific intervals.

    Putting it into Practice

    One program that has integrated these different exercises into its development pipeline is the Alaska Pacific University club team.

    For their junior programs, Director Erik Flora said, APU works both on developing a good aerobic base through distance training, but also on coordination and economy through speed work.

    “What I’ve seen is that you don’t get a really good look into [athletes’] genetic disposition until they’ve had a few years of training,” Flora said. “We have that speed work in there so for the ones with the more distance-style genetics, we’re still improving their economy, and with the sprinters at that time too, it helps them because they’re moving pretty quick and working on economy and sprint-specific skill.”

    At APU, when athletes mature to a point where he or she has developed a specialty, they can start training with either a sprint group or a distance group to hone their skills. Skiers who are strong in sprinting and distance follow a plan that allows them to touch on both.

    Randall, who trains with APU, said the team will break up into the different groups on interval days.

    “Often times the sprinters will do something a little bit harder and a little bit shorter,” she said, while the distance group will do something “more threshold-based.”

    Upper Levels

    Once you make it to the international level, Flora said, skiers do make sacrifices by focusing specifically on sprint or distance racing.

    “You start needing to specialize if you’re going to be competitive…and then you kind of see a detriment for the one [discipline] you don’t specifically focus on,” he said. “I think you can see that with Kikkan’s training—when I started working with her, we started to press on the sprint style of her training, and we saw the distance racing kind of stabilizing.”

    “As she’s gotten a little more training base under her, we started to balance those two and bring the distance side up,” he continued. “I think it’s just kind of a trade-off—you just have to do it in phases.”

    Grover said that all skiers have a different physiological make-up: some can rely on a strong aerobic system, while pure sprinters can get by with their anaerobic power.

    “You have some sprinters that are also extremely good distance skiers…they’re not going to qualify super fast…but they’re going to really last well in the rounds,” he said. “Then you have the athletes that are really pure sprinters that have a really high anaerobic capacity, but maybe their aerobic capacity they have to focus on more.”

    At the same time, though, it’s important not to get too caught up focusing on an athlete’s weaknesses.

    “It’s really important not to forget what’s getting that athlete to that level, and to continue to nurture that set of strengths,” Grover said.

    “When these guys get to a certain level,” he added, “they have to figure out how they got there, keep hammering on their strengths, and attack some of their weaknesses as well.”

  • The Best Way To Skate

    There has been a lot of discussion about skating technique in this country in recent years. Unfortunately, it has almost all been misdirected. Instead of asking “How can we apply the advances that have been made in skating technique?” many coaches and writers ask “Has skating actually changed?” or “Are the changes in skating a good idea?”

    This article is written most specifically in response to Marty Hall’s three Hallmarks articles in Ski Trax last winter.

    I would like to start with a few definitions:

    Pushing vs. Pulling. These are words that some commentators use to describe poling motions. Simply put, pushing means poling with your shoulders about your pole grips, so that your weight and the force you generate pushes of the poles. Pulling is a poling motion where your shoulder falls below your pole grip and your weight pulls down on the pole.

    Nose, Knees, Toes (NKT). This refers to a way of teaching skating that was popular in the 1980’s. The idea was to align your shoulders (Nose) and hips (Knees) with your ski (Toes), and then to essentially double pole in the direction of the ski. It is important to note that any skier with good technique will align their nose, knees, and toes during the glide phase of their skate, but this does not mean that they are using employing the NKT approach.

    The Norwegian Skate Project. This was a project by the Norwegian National Team that sought to understand the best skating technique, now that the success of Alsgaard, and also Daehlie emulating Alsgaard, had clearly demonstrated that NKT was obsolete. To restate and emphasize: The Norwegian Skate Project did not conclude that NKT should be abandoned, but rather accepted this as a starting point, and went forward from there.

    It is this last point that seems lost on commentators such as Marty Hall. The Norwegian Ski Team, the U.S. Ski Team, practically every other ski team that saw anyone score World Cup points last season, the NENSA website, the Suburu Factory Team, and many other attentive coaches and athletes have been engaged for years in discussing and working out the finer points of the new and better way to skate. Meanwhile, a large number of stubborn American coaches and commentators have repeatedly insisted that NKT still represents an ideal.

    Nothing I can write will convince those with closed minds. But for those with open minds, I will summarize and then refute the general argument made in three Hallmarks columns over the last winter.

    Marty Hall brushes quickly past the discussion of pushing versus pulling, contending that no one pulls on their poles. He then goes on to claim that the new way to pole, sometimes called pushing, won’t work since it derives power from the abdominal muscles and “the abs are stabilizers, not movers.” (Hallmarks, Feb/Mar 2004). The first statement misses the point, and the second is outright false.

    First the falsehood. Any physiologist will tell you that there are two layers of core muscles, including abdominals. The transverse abdominus lies near the spine and is indeed a stabilizer that helps you maintain posture or positioning. The more famous rectus abdominus (or “six-pack”) is farther from the spine and is a very powerful mover that “crunches” the upper body, bringing the shoulders and hips together.

    “Pulling” is not an accurate description of anyone’s poling technique—I much prefer the phrase “hanging on your poles,” though they are used to mean the same thing. By either name though, it is the way I was taught to double pole; collapse at the waist, using your weight against the poles, then follow through using your lats, make sure your hands pass below your knees, and finish with a strong tricep follow through. It works—but only if you are going really fast anyway. If you try to maintain this technique as you slow down, you will bog down and end up having longer and longer pauses where you are hanging your weight on your poles and waiting for this to translate into forward motion.

    The new way to double pole emphasizes a “C” shape in the spine. You initiate the movement with your shoulder and hips forward, so that your spine looks approximately like a letter “C.” The motion is initiated by an activation of the abs which moves the hips and shoulders towards one another, squishing the “C.”. The motion then continues, employing the lats, shoulder girdle and to some extent triceps. The hands pass between the hips and the knees, and except in very fast terrain their motion is basically complete there. In very fast terrain the newer double pole has similar tempo and muscle use to the old double pole, but in slower terrain or on longer stretches the differences become clear: by initiating with a strong, sharp motion of the abdominal muscles, and adjusting the depth and cadence from deep and slow in super-fast terrain to very quick and sharp in steeper terrain, the new double pole demonstrates itself to be a much more versatile and powerful technique.

    This “C” carries directly into skating. The upper body power is driven by a quick compression in the core muscles, and the tempo is controlled by the depth of the total compression.

    Legwork in skating has changed even more than the upper body component. When I learned to skate, we talked about “Nose, Knees, Toes” and the “1-2-3 Steps of Skating.” The idea was to turn you whole body in the direction of the ski, and then essentially double pole. This approach, however, was always fundamentally flawed. Skating offers two advantages over classic technique: first, there is no need for kick wax, which inevitably slows down your ski, and second, you can generate forward momentum from a moving ski, rather than a stationary one, as in classic skiing.

    When you rotate your hips and shoulders away from the ski you are gliding on, this second advantage is largely negated. Instead of pushing laterally as your ski continues forward, you end up kicking back, causing your ski to slow prematurely and leaving your ski, foot and hip behind you. With your hips behind you, you get less out of your core and so your poling suffers as well.
    In good, modern skate technique the hips stay square to the direction of travel (there may be a bit of float, or slight rotation, but nothing deliberate). This does not mean that weight transfer is at all limited, as some people believe! Witness the quotes: “No Nose, Knees, Toes (NKT) … contradict[s] …‘Our biggest focus in the V2 has been getting our skiers to initiate the kick (skate) with all their weight on the kicking ski.’” (Hallmarks, Feb/Mar 2004). “In the analysis of one-skate, the dialogue contradicts itself, first stating that the hips and shoulders should be square to the direction of travel, but in subsequent statements talking of how the hips and center of gravity have to be over the ski.” (Hallmarks, Spring 2004).

    The author of these statements is apparently unaware of the versatility of the human hip. Weight transfer is achieved, not by rotating the pelvis, but by rotating the femur (upper leg) out at the hip. You can practice this without skis: Stand up. Rotate your right leg out so that your right knee and right toe point 45 degrees to the right of where your hips point. Now, bend at the knee and ankle so that all of your weight is on the right foot. Next, hop to the left by straightening your right leg and land is the same position but on your left foot. Congratulations! You are doing the new skate.

    I feel it is worth noting here that it may be possible to over-focus on keeping your hips square to the direction of travel. Your hips and shoulders will rotate back and forth a small amount, and this isn’t something to worry about as long as it is a response to a weight shift achieved by a rotation of the femur. (To restate: Good skiers have some rotation caused by their weight shift. Not-so-good skiers use rotation to create a weight shift. People who can’t see the very real difference between these motions are prone to deny the existence of the “new skate.”)

    The new way of skating has two major advantages over the old: muscle recruitment and adaptability. The poling motion recruits powerful core (abdominal) muscles rather than simple lats and shoulder girdle, and the leg motion recruits hip muscles in addition to quads. Quite simply, using more and bigger muscles means you can go faster.

    Just as importantly, the new way to skate allows for a much wider range of tempos. At high speeds, a slow tempo allows for deeper compressions that to some eyes look like mid-80’s skating. But at slower speeds—especially on steep hills—or when accelerating for a sprint finish, the new body position allows tempos that were unattainable or at least unworkable in the days of hip rotation.

    I will close this article by correcting one more mistake and giving some advice that has helped my V-1 (offset skate). According to Marty Hall, there is no “3-point landing” in V-1/offset skating, but rather it is always the “weak side pole, the strong side pole, and finally the ski hitting the snow in that sequence.” (Hallmarks, Spring 2004). This is true only if you rotate your hips. If you keep your hips (very nearly) square to the direction of travel, you will V-1/offset skate with a “3-point landing.” I pay attention to what my poles are doing, especially when I am tired. When they hit the snow together with my ski, I know my hips are in position. If my poles start landing first, I know I am getting lazy and inefficient, and I take a breath and focus again on proper technique.

    Keep those hips and shoulders pointed straight ahead!!
